A vegan athlete can eat an excellent diet. They can get enough calories, plenty of protein, train intelligently and perform at an extraordinarily high level. They can believe they get "enough" protein
But none of that changes the amino math.
Protein is not simply protein. What ultimately matters is the essential amino acids that protein delivers, how much of them are present, how well they are digested and absorbed, and whether enough are available when the body is trying to recover and adapt.
That is where plant-based athletes operate with a smaller margin for error. Many gradually slip into a new “normal” of reduced performance—and because the decline is subtle, they adapt to it without realizing what they’ve lost.
Plant proteins generally contain less of certain essential amino acids per gram, particularly leucine and sometimes lysine, and their digestibility is often lower than that of high-quality animal proteins. You can compensate for that. You can eat more protein. You can combine sources carefully. You can distribute protein intelligently throughout the day.
But you cannot make the underlying arithmetic disappear.
A 2025 analysis of 193 vegans made this unusually clear. When researchers adjusted protein intake for true ileal digestibility rather than simply counting the grams consumed, leucine and lysine emerged as the major limiting essential amino acids. Only about half of the participants met adequacy for both after the correction. Read the study.
That does not mean half of vegans are clinically deficient. It means the number printed under “protein” on a nutrition label can overstate what matters physiologically.
For an average sedentary person, that difference may never become obvious.
For an athlete, it can.
And research shows that while most vegan athletes can beat the conventional protein-deficiency threshold. That doesn't mean they're meeting the amino-acid demands of training.
Training repeatedly increases protein turnover. Muscle, connective tissue, enzymes and numerous other structures are being broken down, rebuilt and adapted. Endurance athletes create enormous cumulative training demand. Strength and power athletes place an obvious requirement on muscle repair and remodeling. Athletes who do both create even greater demands on recovery.
Now add age.
Older muscle becomes less responsive to the same protein stimulus, a phenomenon usually described as anabolic resistance. The amount that worked at 25 may not produce the same response at 50 or 60. A recent review examining plant-based athletes specifically describes the collision clearly: plant protein can provide less digestible essential amino acid and leucine per serving at the same time aging increases the amount of anabolic stimulus required. That is why this is not really a debate about whether vegan athletes can get enough protein.
Of course they can.
The issue is what it takes to do it and also perform at their best, too! Vegan athletes have a larger discrepancy to make up for so:
If one athlete obtains a given amount of usable essential amino acids from 25 grams of protein and another requires substantially more food to produce the same amino-acid exposure, that difference is real. It can be compensated for, but it cannot be wished or hidden away.
For a recreational person eating three relaxed meals every day, simply eating more may be easy.
For an endurance athlete training for several hours, a cyclist trying to fuel without overloading the gut, a runner who has little appetite after a hard session, or a masters athlete simultaneously trying to maintain power and recover quickly enough to train again tomorrow, “just eat more protein” becomes a less elegant answer.
This may be particularly important in older vegan athletes because two curves are moving against each other at the same time: amino-acid availability from the diet can be less efficient while the physiological requirement for a strong amino-acid stimulus is increasing.
We recently saw an observation that brought this into focus.
A senior vegan endurance athlete returned to an event one year older than when he had previously competed. Around this effort he substantially increased his amino-acid intake. He beat his prior personal record by approximately 15 minutes.
That does not prove amino acids caused the improvement. One athlete is not a controlled trial, and endurance performance is affected by training, weather, pacing, equipment, sleep, glycogen and many other variables.
But it is exactly the sort of result that should make us ask whether something fundamental had previously been limiting performance.
The important question is not whether amino acids are some new ergogenic trick.
They are not.
The question is whether an athlete had enough of them available in the first place.
That distinction also explains why BCAAs are an incomplete answer. Leucine, isoleucine and valine matter, particularly leucine because of its role in signaling muscle protein synthesis. But BCAAs provide only three of the nine essential amino acids. Stimulating the machinery without supplying all of the necessary building material does not solve the whole problem. This is where complete essential amino acids become different from simply adding more protein or swallowing BCAAs.
Free-form EAAs provide all nine essential amino acids directly. They do not first have to be liberated from a large intact protein through digestion. The International Society of Sports Nutrition notes that free-form EAAs rapidly increase circulating essential amino acids and stimulate muscle protein synthesis, including in situations where anabolic resistance is relevant. That is the simple solution to the arithmetic.
A vegan athlete can certainly solve the problem entirely with food. Eat enough total protein, select complementary protein sources, pay attention to leucine and limiting amino acids, distribute them appropriately and repeat that process every day around training.
Or the athlete can provide the essential amino acids directly.
That is particularly compelling for endurance, strength and power athletes because their goal is not merely to avoid nutritional deficiency. They are asking their bodies to perform, repair and adapt repeatedly.
There is a large difference between enough to be healthy and enough to support the training you are actually doing.
This is the part of the vegan sports-nutrition conversation that has been largely flattened into marketing. Companies discovered that athletes wanted vegan supplements, so products became “vegan friendly.” BCAAs became vegan. EAAs became vegan. Protein powders became vegan.
But putting a vegan logo on a supplement is not the same as understanding why the athlete might need it.
The deeper issue is mathematical.
What amount of digestible essential amino acids is entering the system?
What does the training demand require?
And does the athlete have enough margin between those two numbers?
The older and harder-training the athlete becomes, the more important that question may be.
